秋天最馋人的板栗是坚果还是主食？热量和营养成分一次说清楚

秋天一到，街边糖炒栗子的焦香就像长了手，拽着你的鼻子就往摊子前面走。买一袋捧着，暖手又暖心，没走两步就忍不住剥一颗塞嘴里——那个粉糯香甜，谁顶得住啊！但每次吃得正欢，心里总有个声音冒出来：板栗这么甜、这么粉，到底算坚果还是算主食？热量是不是特别高？减肥的人到底能不能吃？今天咱们就把这件事彻底聊透，从分类到热量再到营养成分，掰开揉碎了说清楚。看完你就能理直气壮地吃栗子——前提是吃对方法哈。

先回答第一个问题：板栗，你到底是哪边的？

这个问题的答案，还真不是一句话能说清的，得看你从哪个角度问。

按植物学的严格定义，板栗其实连“真坚果”都不算。真正的坚果，比如榛子，果皮完全木质化、成熟后不开裂、里面就包着一颗种子。而板栗外面裹着一层带尖刺的总苞，也就是俗称的“栗蓬”，里面通常藏着1到3颗种子。所以我们吃的“栗子肉”，严格来说是栗树的种子，不是植物学意义上的坚果。

但按日常食物分类和营养学的习惯，板栗一直被放在“坚果及种子类”里面。我国的食物成分表就是这么归类的，依据是它富含B族维生素和钾、镁等矿物质，跟坚果的健康价值有重叠。

然而，最有意思的来了——从营养成分的实际构成来看，板栗跟核桃、腰果这些“正宗坚果”几乎不沾边，反而跟米饭、馒头走得更近。

普通坚果的脂肪含量普遍在40%到73%之间，松子和夏威夷果更是超过70%。而板栗的脂肪含量呢？只有0.7%到2%左右，差了不止一个量级。反过来看碳水，熟板栗的碳水化合物含量高达46%，而蒸米饭才25.9%，馒头是47%——板栗的碳水水平跟馒头基本齐平。

你看，这事儿就清楚了：板栗穿着坚果的外壳，装的却是一颗主食的心。 中国农业大学的范志红教授说得很直接，栗子这类食物“虽然往往被归为坚果，其实都是富含淀粉的植物种子，基本营养素含量和杂粮非常接近”，在安排膳食时应该把它算在粮食里，不能只当零食吃。

板栗的热量和营养，到底什么水平？

搞清楚了“身份”，咱们来看硬数据。按《中国食物成分表》的数据，每100克鲜板栗含有：热量185千卡、蛋白质4.2克、脂肪0.7克、碳水化合物40.5克、膳食纤维1.7克、维生素C 24毫克、钾442毫克、钙17毫克、铁1.1毫克。

光看数字可能没感觉，咱们换个参照物就清楚了。100克去壳熟板栗大约10颗，热量是214千卡，而100克蒸熟米饭才116千卡左右——也就是说，10颗栗子的热量差不多相当于一小碗半的米饭。

听到这儿减肥的朋友可能要哭了。但别急，事情还有另一面。

板栗虽然热量不低，可它热量高的原因跟你想的不一样。它不是油多，也不是糖多，纯粹是因为含水量比米饭低——米饭煮出来一大半是水，板栗烤熟之后水分跑掉了不少，单位重量的热量自然就显得高。

更有意思的是，板栗的升糖指数其实比米饭还低。蒸熟板栗的GI值大约在58左右，属于中等水平，而白米饭的GI通常在80以上。原因在于板栗中的淀粉有很大一部分是“慢消化淀粉”和“抗性淀粉”，这些淀粉不容易被小肠快速分解成葡萄糖，所以血糖反应反而比较平稳。

再说营养密度，板栗在同为主食的选手里算是相当能打的。跟同样重量的熟白米饭比，板栗的胡萝卜素和膳食纤维高出一大截，维生素A和维生素C是白米饭里几乎没有的，维生素B1、B2以及钾、镁的含量也都是白米饭的十几倍。

特别是维生素C这一点，值得单独拎出来说。大多数坚果在干燥成熟的过程中维生素C几乎损失殆尽，但板栗因为水分含量高，维生素C保留得相当好。每100克煮蒸板栗的维生素C含量约24.7毫克，烤板栗能到38.4毫克，比很多水果蔬菜都高。说它是“主食里的维生素C之王”，一点不夸张。

美食博主划重点：这样吃栗子，好吃还不长胖

知道了板栗的真实身份，接下来就是最实用的部分——怎么吃才聪明？

第一，把栗子当主食看，别当零食看。如果你今天吃了一小袋糖炒栗子，差不多10颗左右，那这一顿的米饭就可以省了。最推荐的吃法是蒸煮板栗，用它替代一部分白米饭或者白面条，既丰富了口感，又提升了整餐的营养密度。

第二，控制好数量。专家建议普通人每天吃板栗不超过8到10颗，减肥人群和血糖偏高的人要更谨慎，控制在5颗左右比较稳妥。如果你正在控制体重，吃完栗子之后正餐主食一定要减量，不然就是双份碳水进账。

第三，搭配有讲究。板栗跟肉类是绝配，板栗烧鸡、板栗红烧肉这些经典菜式不光好吃，板栗的甘甜还能中和肉的油腻。如果你吃素或者想清淡一点，板栗跟白菜一起焖煮也很棒——板栗的粉糯配上白菜的清甜，秋冬吃特别舒服。还有一个小窍门：板栗和山药、莲子一起煮粥，健脾养胃，早上来一碗整个人都暖了。
